Nervous System Reset

A 21-Day Multi-Channel Protocol for Vagal Tone, HRV, and Autonomic Recovery

Your nervous system is not broken. It adapted. This protocol sequences five simple channels (breath, cold, bitter taste, sound and movement) across 21 days, and uses heart rate variability to track how you respond.

Breath (slow breathing and respiratory sinus arrhythmia), cold (the dive reflex from cool water on the face), bitter taste, sound, and movement. Heart rate variability (HRV) is the tracked marker. Porges (2022), Laborde/Thayer (2017).

How strong is the evidence?

Mixed by channel. Slow breathing has the best support for short-term calm and HRV. Cool water on the face reliably slows the heart for a moment. Evidence for bitters and specific sounds is early. HRV is a useful personal trend, and a noisy one.

Before you start

Get medical clearance before any cold exposure if you have a heart condition, high blood pressure or Raynaud's, or are pregnant. Never hold your breath with your face in cold water: that combination can trigger dangerous heart rhythms. Stop breathwork if you feel dizzy or tingly.

Education and self-practice, not medical or mental-health care. These protocols don’t diagnose, treat, cure or prevent any condition. Talk with your doctor before starting, especially if you’re pregnant, take medication, or have a heart, lung or mental-health condition. In a crisis, call or text 988 (veterans, press 1).

Bands of fading light across calm, dark water at dusk.

Anyone under sustained load: service, caregiving, shift work, money stress. If you're new to the library, start here.
